4-7-8 breathing: how to do it, how often, and what the evidence says

4-7-8 breathing means in through your nose for 4 counts, hold for 7, out through your mouth for 8. Start with 4 rounds, twice a day or in bed.

TL;DR5 points
  • How to do it: breathe in quietly through your nose for 4 counts, hold your breath for 7, then breathe out through your mouth for 8 with a soft whoosh.
  • How often: start with 4 rounds, about one minute, once or twice a day and when you get into bed; after a few weeks you can go up to 8 rounds.
  • Why it works: the out breath is twice as long as the in breath, and long, slow out breaths are linked to a slower heart rate.
  • Evidence: in a 2022 study of 43 young adults, a few minutes of 4-7-8 breathing lowered heart rate and systolic blood pressure straight after, but its effect on sleep has barely been studied.
  • Safety: feeling light-headed at first is common; stop, breathe normally and use shorter counts next time.

4-7-8 breathing is a short breathing pattern: in through your nose for 4 counts, hold for 7, out through your mouth for 8. Four rounds take about a minute, and people use it to unwind, ease stress and fall asleep. Here is how to do it step by step, how often to practise, and what the research does and does not show.

How do you do 4-7-8 breathing?

Breathe in through your nose for 4 counts, hold for 7, and breathe out through your mouth for 8. Sit up straight or lie on your back, and follow these steps:

  1. Rest the tip of your tongue on the ridge just behind your upper front teeth, and keep it there.
  2. Breathe out completely through your mouth with a soft whoosh.
  3. Close your mouth and breathe in quietly through your nose while you count to 4.
  4. Hold your breath while you count to 7.
  5. Breathe out through your mouth, with the whoosh, while you count to 8.
  6. That is one round. Repeat it 3 more times.

The ratio matters more than the speed. If holding for 7 feels hard, count faster. As it gets easier, slow your counting down. One round is 19 counts, so at one count per second you take only about 3 breaths a minute, far fewer than the 12 to 20 of normal breathing at rest.

How many times should you do 4-7-8 breathing?

Start with 4 rounds at a time, once or twice a day. That is about one minute each time. The usual advice is to stay at 4 rounds for the first month, then go up to 8 rounds if you like it. More is not better: too many slow, deep breaths in a row can make you light-headed.

Practising at quiet times first matters. Once the pattern feels easy, it is ready to use when you are stressed or lying awake.

Does 4-7-8 breathing help you fall asleep?

It can help you settle, but there is little direct research on 4-7-8 breathing and sleep. What we know is that slow breathing with a long out breath shifts your body toward rest: your heart rate drops a little with each out breath, and a longer out breath gives that more time.

In bed, the counting also gives your mind a small, steady task. That pulls attention away from the day, which helps if racing thoughts at night keep you up. If you still lie awake for more than about 20 minutes, get up for a while and try again later. If you sleep badly most nights for more than a few weeks, talk to a doctor.

What does the research say about 4-7-8 breathing?

The evidence is small but points in a sensible direction. Few studies test 4-7-8 breathing by name.

  • In a 2022 study of 43 healthy adults aged 19 to 25, people did three sets of six 4-7-8 rounds, with a minute of normal breathing between sets. Straight after, heart rate and systolic blood pressure had dropped in both rested and sleep-deprived groups. In the rested group, a measure of heart rhythm linked to rest went up.
  • A 2023 randomised study compared three 5 minute breathing exercises with 5 minutes of mindfulness meditation, every day for a month. Breathing practice, above all a pattern built on long out breaths, improved mood and slowed breathing rate more than meditation did. It did not test 4-7-8 itself, but it supports the long out breath that 4-7-8 is built on.

So the honest view: 4-7-8 breathing is free, quick and low-risk, and it seems to settle the body in the moment. Whether it improves sleep over weeks has not been shown. If stress is part of the picture, our guide to binaural beats for anxiety covers another gentle aid.

Is 4-7-8 breathing safe?

For most healthy people, yes. Light-headedness, tingling or a strong urge to breathe during the hold are common at first. If that happens, stop, breathe normally for a minute and use a faster count next time.

Talk to your doctor before you start if you have a heart or lung condition, low blood pressure, are pregnant, or have panic attacks that breath holding can trigger. Never practise while driving.

How can you make 4-7-8 breathing easier to keep up?

Tie it to something you already do, such as brushing your teeth or turning off the light. A slow, steady sound in the background also helps: it marks the time as yours and gives you something to settle into. In Shimmr, Journeys guide the breath with sound and voice, and the Busy → Quiet Shift glides from Beta toward alpha waves, the 8 to 12 Hz rhythm of relaxed rest, for 10 to 20 minutes. Common questions

How do you do 4-7-8 breathing?

Breathe out fully, then breathe in through your nose for 4 counts, hold for 7 and breathe out through your mouth for 8. That is one round; repeat it 4 times.

How many times should you do 4-7-8 breathing?

Start with 4 rounds, once or twice a day and again in bed if you like. After a few weeks of regular practice you can go up to 8 rounds in a row.

Does 4-7-8 breathing help you fall asleep?

Many people find it helps them settle in bed, and slow breathing with a long out breath lowers heart rate. There is little direct research on 4-7-8 breathing and sleep, so treat it as a simple tool rather than a cure for insomnia.

Is 4-7-8 breathing safe? What if I feel dizzy?

For most people it is safe. If you feel dizzy or light-headed, stop, breathe normally and count faster next time; if you have a heart or lung condition or are pregnant, ask your doctor first.

Is 4-7-8 breathing better than box breathing?

Neither is clearly better. Box breathing uses four equal parts of 4 counts, while 4-7-8 makes the out breath twice as long as the in breath, which some people find more settling at night.
